1.) 20 minutes of Doubles of Split Jerk from blocks.  Do not use blocks in between reps.
2.) 4 x 500m Row
Rest 1:1
3.) 50 GHD Sit-ups
4.) 3 Rounds
10 Ring Dips (high rings)
10 GH Raises
10 Ring Pull-ups
